In marathon and long-distance training, the "grey zone" and "junk mileage" are repeatedly discussed. Many people simply understand them as that awkward range of "not slow enough, not fast enough." But is the so-called "grey zone" really entirely to be avoided? Are the "junk miles" that many runners steer clear of truly all harm and no benefit to the body or competitive form?

To understand this question, we need to focus on a core concept — "Zone 3 heart rate".


To understand the "grey zone", you must first grasp a basic training principle: different training days should serve different purposes.

The purpose of easy runs and recovery runs is to accumulate aerobic time at a lower physical cost, promote circulation and recovery, and preserve condition for subsequent key workouts; while tempo runs, interval sessions, and long specific workouts are tasked with improving speed endurance, cardiovascular capacity and race readiness.


This is also what so-called "polarized training" demands: runners should be sufficiently relaxed when it's time to take it easy, and able to hold on when it's time to push. As a mature runner, it's not just about how fast you can run, but also about whether you can accurately control pace, heart rate and perceived effort according to different training objectives.

The so-called "gray zone" usually occurs when these intensity distinctions are blurred.

For example, a session scheduled as an easy run or recovery run can, in practice—especially for beginners—slip away from its intended intensity. When you're feeling good, running with a faster partner, or overly focused on pace data, it's easy to speed up without noticing, and an easy session gradually drifts toward moderate intensity. In the end, your heart rate can sit in Zone 3 for a long time: it no longer feels easy, yet the effort hasn't reached the level of a true tempo run or a high-quality workout.


At this point, Zone 3 heart rate becomes the so-called "grey zone".

It causes runners to incur greater fatigue than an easy run while failing to deliver matching training benefits. After the session you may even get the false sense that you had a solid, productive workout, but your recovery rhythm has been disrupted—potentially compromising the quality of your next key session.

So what you really need to be wary of isn't Zone 3 heart rate itself, but those moderate-intensity sessions that are unplanned, unbounded, and lack a clear training purpose.


Compared with a standard easy run, moderate-intensity running near Zone 3 comes with a higher energy cost. Easy runs are meant to be low-cost aerobic accumulation, allowing the body to relatively relaxedly complete circulation, metabolism, and basic adaptations. But once intensity creeps up, glycogen use, cardiopulmonary stress, and perceived fatigue all increase.

The gray zone also increases muscular and nervous system load. Running at Zone 3 heart rate is usually accompanied by a faster pace, higher cadence, or greater output, so the leg muscles have to withstand more pronounced contractile stress and impact forces than on an easy run. It lacks the clear stimulus targets of true speed work, yet it still leaves you fatigued.

This effect is most likely to show up in the next hard workout. Many runners have had a similar experience: they only did an "aerobic" easy run the day before, but when they do intervals or a tempo the next day they find their legs heavy, their heart rate high, and their pace just won't respond.


Therefore, scientific training isn't about running to exhaustion every day, but about assigning different workouts different roles. Easy runs handle recovery and aerobic development, tempo runs are for sustained output, intervals provide high-intensity stimulus, and long runs build endurance and specific adaptation. If easy runs frequently slip into Zone 3, the boundary between "easy" and "hard" workouts becomes blurred.

The result is that runners can get stuck training every week without any session feeling truly easy, while improvements slow down. The reason isn't necessarily that the training isn't hard enough, but that there's a lack of differentiation between sessions. The body spends long periods under repeated moderate-intensity drain, receiving neither adequate recovery nor clearly defined high-quality stimulus. Especially for runners who already have limited recovery time, the impact of the gray zone is more pronounced—any additional drain can affect subsequent training.


When discussing Zone 3 heart rate, you can't ignore one premise: the runner's training load and recovery capacity.

The same Zone 3 workout can mean very different things for different runners. For low-mileage runners who run two or three times a week, it may be an effective stimulus; but for runners training five or six times a week and in a structured race preparation phase, it can become a major source of accumulated fatigue.

This is also where the term "junk mileage" is most easily misunderstood. It's not that all moderate-intensity training is without value, but rather it depends on where that intensity sits in the overall training cycle and its proportion, and whether it impairs recovery and affects subsequent key workouts.


For high-mileage runners, distinguishing intensity is especially important. When a runner already schedules a lot of training each week, easy runs are more than just "going for a casual jog" — they help maintain the aerobic base, add volume, promote recovery, and link key workouts. At this stage, whether a runner keeps improving often depends less on running every session flat-out and more on the body's ability to recover consistently under a high training frequency.

If high-mileage runners frequently push their easy runs into Zone 3, the training load will creep up. That extra fatigue may not be obvious in the short term, but over a week or a month it can accumulate. The common result is that daily training looks hard and the metrics don't look bad, yet when it comes time for the workouts that require real effort, the long runs, or race day, you can't deliver the performances you want.


For low-mileage or time-constrained runners the situation is different. If a runner only runs 2 to 3 times a week and has ample recovery between sessions, the body typically tolerates moderate intensity better. In that case, spending some time in Zone 3 can provide a fairly direct cardiovascular stimulus, because the total training load is low and recovery stress is relatively controllable.

But this approach is not suitable as a long-term reliance. As training level increases, simply relying on "running a bit hard every time" will produce diminishing returns. Especially when a runner starts to increase mileage or enters a half marathon or full marathon training cycle, Zone 3 workouts that were once tolerable can turn into a recovery burden.

So the pros and cons of Zone 3 heart rate are not absolute. What truly determines its value is not the heart rate zone itself, but whether training volume, recovery capacity, and training objectives are well matched.


For marathon and half marathon training, zone 3 heart rate, compared with short intervals or high-intensity sprints, does not emphasize maximal output but emphasizes maintaining a steady run for a longer time in a relatively controlled state. This intensity is close to what many recreational runners actually have to face in races: breathing is no longer completely easy, the legs begin to feel loaded, but you can still keep moving forward by controlling your pace.

For example, in marathon preparation, long runs are not necessarily just easy jogging every time. For runners with a certain base, you can add a segment in the latter half that is close to marathon pace to let the body adapt to sustained output under fatigue. Tempo runs or cruise intervals follow the same logic: they train not for a short, all-out effort, but to improve your sense of pace, fatigue resistance, and ability to deliver steady output at a sustainable but not easy intensity.


But zone 3 training should be a planned session, not something that randomly appears during an easy run. Runners need to be clear: why are you doing zone 3 today, how long do you expect to stay there, will you have enough recovery after the session, and will the next day be affected? If these questions have no answers, then this zone 3 session is meaningless.


The real difference between Zone 3 heart rate and the "gray zone" is whether the session has a clear purpose, whether the runner actively controls intensity, and whether that Zone 3 portion serves the overall training plan. When Zone 3 heart rate is scheduled within a plan and serves a specific goal, it's effective training; when it appears frequently and unconsciously during easy runs, it becomes the so-called "gray zone".

To avoid slipping unconsciously into the "gray zone", first clarify the day's goal before training. If it's an easy run, even if you feel great, there's no need to keep speeding up in the latter half. If it's a tempo run, marathon-pace run, or progressive run, entering Zone 3 is part of the plan — the key is steady output, not starting too fast and blowing up later.


Secondly, establish control between pace and perceived effort. On easy runs, deliberately hold back in the first few kilometers; on long runs, exercise restraint in the first half and save the effort for the second half; for tempo runs, focus on steadiness rather than trying to get faster every kilometer.

The essence of the "gray zone" and "junk mileage" isn't that Zone 3 heart rate is inherently problematic, but that training intensity and training purpose become misaligned.Therefore, what's important isn't running faster every session, but returning each workout to its proper place and letting it deliver its intended value.
